Your body clock keeps time even when you do not
Monday morning feels worse than Friday morning did, and you slept more over the weekend. That is not a paradox and it is not laziness. Your internal clock spent two days on a different schedule, and Monday is the day it lands back home.
What social jetlag actually is
Your body runs a circadian clock that sets when you get sleepy, when you get hungry, when your temperature drops, and when hormones rise. It takes its cues mostly from light, and it does not care what day of the week it is.
Waking at 7 on weekdays and at 11 on weekends means that clock is being shifted several hours later every Friday and dragged back every Monday. Sleep researchers named the mismatch social jetlag, because physiologically it is close to what flying west and back would do to you, minus the trip.
The gap is measurable. In a large epidemiological study, greater social jetlag was associated with higher body mass index, and the association held beyond how long people slept. That is an association rather than proof of cause, and the honest reading is that living against your clock looks like one contributing factor among many rather than the explanation for anything on its own.
The wake time is the anchor, not the bedtime
Most sleep advice targets bedtime, which is the part you control least. You cannot reliably decide to feel sleepy.
The wake time is different. It is a decision, and it is also the moment your clock takes its strongest cue, because that is when light hits your eyes. Holding the wake time roughly steady across the week, including at weekends, keeps the clock from drifting in the first place, and bedtime tends to follow on its own within a week or two.
If you are short on sleep after a bad week, the version that costs less is a nap or an earlier night, not a long lie-in. A lie-in repays the sleep and moves the clock. An earlier night repays the sleep and leaves the clock alone.
Late coffee is a decision about your night
Caffeine works by blocking adenosine, a molecule that accumulates while you are awake and reports how long it has been since you slept. Caffeine occupies the same receptors and blocks the message. The tiredness keeps building underneath, you simply stop being notified.
It also lasts longer than most people plan for. In a controlled study, 400 milligrams of caffeine, roughly four cups of coffee, measurably disrupted sleep even when taken six hours before bedtime, compared with a placebo. The people in that study did not necessarily notice. Their sleep was disrupted anyway.
How fast you clear caffeine varies quite a bit between people, mostly through CYP1A2, the main liver enzyme that breaks it down, which we cover in why coffee affects everyone differently. Fast clearers get away with a later cup than slow clearers do. Neither group gets away with as late a cup as they think.
A nightcap sedates you, which is not the same as sleep
Alcohol shortens the time it takes to lose consciousness, which is why it has such a durable reputation as a sleep aid. What it does after that is less flattering.
In polysomnography studies, where sleep is recorded electrically rather than reported by the sleeper, alcohol suppresses REM sleep in the first part of the night. As it is metabolized, the second half of the night becomes lighter and more fragmented. The result is the familiar pattern of falling asleep quickly and then waking at four with no obvious reason.
You were unconscious for eight hours. You slept considerably less than that.
What to actually do with this
- Pick a wake time you can hold seven days a week, including weekends, and let bedtime settle behind it.
- Get light in your eyes early, ideally outdoors. It is the strongest signal you can send the clock.
- Set a caffeine cutoff by the clock, not by feel. Six to eight hours before bed is a defensible default, earlier if you clear caffeine slowly.
- Treat alcohol as something that costs sleep quality, and decide with that priced in rather than pretending it helps.
Where you sit on all of this is partly inherited. Chronotype has a genetic component, and so does caffeine clearance, though both are leans rather than switches: the gap between the most extreme genetic night owls and the most extreme genetic morning types is real but smaller than most people assume, which we go through in the chronotype article.
